Beginner

Forty five days of muscle group training with a bench, one body part per training day across chest, back, arms, shoulders, legs and abs. The bench is what separates this from the other 45 day programs, since it opens up pressing and supported rows you cannot load the same way standing.

Dumbbells and a bench are required, wedge blocks help on leg days but are optional. Sessions run 30 to 40 minutes including warmup and cooldown.

Weekly
Intermediate

Four weeks of 30 minute sessions built around paired muscle groups, so each training day covers two areas properly instead of spreading thin across the whole body. Chest and shoulders, biceps and back, abs and legs, and so on through the rotation.

One pair of light dumbbells covers it, anywhere from 5 to 40lbs, plus a mat if you want one. Warmup and cooldown are inside the 30 minutes. Pick a load you can control for a full set and add 2 to 5lbs once a week starts feeling easy.

Muscle Split
Beginner

A repeating weekly bro split with one muscle group per training day. There is no end date on this one, it is a schedule rather than a countdown, which makes it a good default routine to settle into once you have finished a fixed length program.

Dumbbells are required and a bench is optional. Sessions run anywhere from 20 minutes to an hour depending on the day you are on.

Frieza

Indoor Dumbbell Split 30

Frieza

Muscle Split
Beginner

Thirty days split by muscle group, filmed entirely indoors. Each training day stacks short focused blocks rather than running one long routine, so a session might be 15 minutes of chest followed by 10 minutes of triceps.

A pair of dumbbells and a mat cover everything. Sessions run 30 to 40 minutes including warmup and cooldown. If you would rather train outside, the outdoor 30 day program follows the same structure.

Intermediate

Sixty days aimed squarely at size and strength, mixing push, pull and leg days with dedicated chest, back, arm, shoulder and forearm sessions. Several days carry a supplemental routine on top of the main workout, which makes this the heaviest of the 60 day programs in weekly volume.

Dumbbells, a bench, a mat and wedge blocks are all used here. Sessions run 25 minutes to an hour depending on the day.
